Wrist Pain in Yoga: Why Planks and Down Dog Hurt, and How to Load Back In
Planks, down dog, and arm balances put your body weight through a wrist bent back near 90 degrees. Here is why it gets sore and how to build tolerance instead of just avoiding it.

Planks, down dog, chaturanga, and arm balances all share one demand: they put a large share of your body weight through the wrist while it is bent back toward 90 degrees. For a lot of people that is where yoga starts to hurt, and the usual response is to avoid those poses or quietly stop going. There is a better option, which is to change the load and then rebuild the wrist's tolerance to it.
Wrist pain in yoga usually comes from weight-bearing poses like plank and down dog, which load a small joint while it is bent back near 90 degrees, a position called wrist extension. It is more often a load problem than a sign of damage. At Medstar Sport Physio in North Vancouver, the plan is to calm the wrist with modifications such as dropping to forearms or raising the hands, then rebuild wrist tolerance through graded loading over weeks rather than avoiding the poses forever. If pain is severe, follows a fall, or comes with numbness or weakness, it needs an assessment first.
Why weight-bearing poses load the wrist so much
To see why these poses hurt, picture the position. In a plank or a down dog, your hands are flat on the mat and a large part of your body weight presses down through them. To keep the palm flat while the arm is over the hand, the wrist has to bend backward, close to a right angle. That backward bend is called wrist extension.
The wrist is a small joint made of many little bones, and it is not built to carry a big load in full extension for long stretches. Occasional loading is fine, but a full class of planks, down dogs, and arm balances can add up to a lot of loaded wrist extension in a short time. When the amount of load climbs faster than the wrist has adapted to, the joint and the surrounding tissues get irritated. That is what most yoga wrist pain is: a mismatch between the load and the wrist's current tolerance, not structural damage.
Load, not damage
This distinction matters, because it changes the plan. If the wrist were damaged, rest would be the answer. Because the usual problem is that the load has outrun the wrist's tolerance, the answer is to manage the load and then build the tolerance up.
This is the same idea that runs through most of what we treat. A tissue that is loaded beyond what it can currently handle gets sore, and the fix is to bring the load down to a tolerable level, settle the irritation, then gradually rebuild capacity. The wrist is no different from a tendon that needs graded loading in this respect. Framing the wrist as fragile and avoiding all loading tends to leave it just as sensitive when you return, which is the opposite of what you want.
Modifications that reduce the load right away
The first job is to bring the wrist load down to a level that does not flare it, so you can keep practising while it settles. A few modifications do most of the work.
Drop to forearms. Forearm plank and forearm-supported variations take the weight off the wrist entirely by loading through the forearm instead. This is the simplest way to keep training the pose's other demands, such as core and shoulder work, without loading a sore wrist.
Raise the hands. Putting the hands on yoga blocks, a wedge, or even a folded towel under the heel of the palm reduces how far the wrist has to bend back. Less extension usually means less load on the sore part of the joint.
Spread the load across the hand. Pressing evenly through the whole hand, including the knuckles and finger pads rather than dumping weight into the heel of the palm, shares the load more widely. This is a small change that some people find helps.
Use quadruped as a dial. On hands and knees, shifting your weight back toward your knees takes load off the wrists, and shifting forward toward your hands adds load. That gives you a simple way to control exactly how much the wrist carries, which is useful both for calming things down and for rebuilding later.
Rebuilding wrist tolerance with graded loading
Modifications settle the wrist, but they are not the end goal. The goal is a wrist that tolerates the poses you want to do. That comes from graded loading, which means starting at a load the wrist can handle and building up over weeks as it adapts.
Research on tendon and load-based rehabilitation supports the general principle that tissues adapt to progressive load rather than to rest. Applied to the wrist, that might look like starting with partial weight in quadruped or hands raised on blocks, then slowly lowering the blocks, adding time, and progressing toward full weight-bearing poses as the wrist tolerates each step without a lasting flare. Some soreness during and shortly after loading is expected and is not a sign of harm, as long as it settles rather than steadily climbing.
Wrist strengthening usually runs alongside this. Building the muscles that extend and flex the wrist, and the grip, gives the joint more support under load. A physiotherapist can set the starting dose and the rate of progression, which is the part people most often get wrong on their own, either progressing too fast and flaring, or staying too cautious and never rebuilding.
Where technique and shoulders fit
Wrist load in these poses is not only about the wrist. How you stack your body over your hands changes how much the wrist has to do. If the shoulders and upper back are weak or the alignment sends weight forward onto the hands, the wrist carries more. Building shoulder and upper-back strength often reduces wrist load indirectly, which is one reason a wrist problem is worth looking at as a whole-arm issue rather than a spot problem.
This is also why two people can do the same pose and only one gets sore wrists. The load that reaches the wrist depends on body weight, technique, how much wrist work the class involves, and how conditioned the wrist already is. That mix is what an assessment sorts out.
When it is not just a load problem
Most yoga wrist pain is a load and tolerance issue, but not all of it. Some wrist pain points to something that needs its own assessment first. Pain and numbness or tingling into the fingers can suggest nerve involvement, which is the pattern seen in carpal tunnel and related conditions. Pain on the thumb side of the wrist, especially in someone doing a lot of gripping or lifting, can be a tendon problem like the one new parents get, which we cover in thumb-side wrist pain from lifting a baby.
The point is not to worry, but to notice when the pattern does not fit a simple load problem, so the right thing gets checked.
When to get it assessed
Most yoga-related wrist pain settles with modification and graded loading and does not need treatment. Some patterns need a proper assessment. See a physiotherapist or doctor if the wrist pain is severe, keeps getting worse, or does not settle over a few weeks, if there is marked swelling, if it followed a fall onto the hand, or if you have numbness, tingling, or weakness in the hand.
